1. Strength: strong and nourished

Let's put the protein myth down for good. When your total protein intake is adequate and you're eating a variety of sources, plant protein supports muscle and strength on par with animal protein. That's the finding across recent systematic reviews and trials.

Plenty of plant proteins are "complete" all on their own. For example, soy (tofu, tempeh, edamame, soy milk) delivers all nine essential amino acids, and it's not alone. But, it actually doesn't really matter. Your body keeps a running pool of amino acids and draws from it as needed, so you don't have to engineer a "complete" protein at every meal or pair specific foods together like a chemistry set. Eat a range of protein sources across the day and your body assembles what it needs, and that variety is better for you in a dozen other ways anyway. Your body doesn’t care where your amino acids came from, as long as you have enough of them, and enough variety throughout the day.

Here's how to do it:

  • Eat enough total. For a climber training hard, roughly 1.6–2.0 grams of protein per kilo of bodyweight per day is a sensible target.

  • Spread it out. Every meal gets a protein anchor. 

  • Mix your sources. Legumes, soy, grains, nuts, and seeds, with variety as a strategy.

2. Endurance: outlast the pump

Carbohydrate is your climbing fuel. The stored carbs in your muscles (glycogen) are what power both the explosive moves and the ability to keep trying deep into a session. A plant-rich plate, grains, fruit, starchy veg, legumes, is a carbohydrate engine, which is exactly what you want under a long day of burns.

There's a smaller, more specific bonus hiding in leafy greens and beets: dietary nitrates. Your body converts them into nitric oxide, which widens blood vessels and helps your muscles use oxygen a little more efficiently. It's a small edge, but marginal gains stack up, and "eat more leafy greens and beets" is about the lowest-risk performance tweak in the sport.

3. Recovery: back by your next burn

The wear of hard climbing - the sore forearms, the day-after stiffness - is partly an inflammatory and oxidative process. Deeply colored plants (berries, cherries, leafy greens, and the rest of the rainbow) are loaded with polyphenols and antioxidants that help your body manage that load.

Polyphenol research suggests these foods may reduce soreness and speed the return of muscle function after hard efforts, a potentially helpful edge. The bigger, more reliable recovery lever is refreshingly simple: refuel with carbs and protein after you climb, and eat a colorful, varied, plant-forward diet most of the time.

4. Longevity: climb for life

This is where plant-rich eating quietly does its best work. It doesn't show up on your next session, but instead shows up over the next decade.

Start with the tissue climbers actually lose sleep over: tendons and pulleys. Connective tissue is mostly collagen, and it adapts slowly, often lagging behind how fast your muscles get strong, which is how climbers can get hurt. The single biggest driver of tendon durability is smart, progressive loading. Nutrition plays a supporting role: your body builds collagen from amino acids (glycine, proline, lysine) with vitamin C as a required cofactor. A protein-adequate, varied plant diet supplies those amino acids, and plants make hitting your vitamin C effortless.

One thing worth knowing, because it comes up: the collagen-and-vitamin-C "pre-load" protocol popular in climbing uses collagen or gelatin that's animal-derived, so it isn't plant-based, and the evidence for it in young, healthy athletes is still developing. To support connective tissue on a plant-rich diet, lean on the levers you already control: load progressively, eat enough total protein from varied sources, and keep vitamin C-rich plants in every day. Vegan "collagen-support" products supply the amino-acid building blocks plus vitamin C rather than collagen itself, if you want a targeted option, but food and training do most of the work.

Zoom out and the case gets stronger. Plant-rich eating patterns are among the best-studied diets for long-term cardiovascular and metabolic health, the foundation of active aging. The heart and blood vessels that carry oxygen to your forearms are the same ones you want working well at 60. Fueling for the send and fueling for the long game turn out to be the same plate.
